4 Exercises That Undo a Decade of Desk Work Faster Than Yoga After 60


After years at a desk, the body starts to feel like it’s been folded into a chair: hips tighten, shoulders round forward, and even standing up straight takes effort. I’ve been a personal trainer for almost 40 years, and I co-founded TRAINFITNESS, the UK’s leading fitness education provider, back in 1998. With the right movements, you can reverse that damage and reclaim how your body moves, and these four exercises are exactly where I’d start.

What Sitting Does to You

In my work with clients over 60, the biggest issues I see are tight hip flexors from sitting too much, weak glutes that stop firing properly, rounded shoulders, and a forward head posture. The upper back stiffens up, losing rotation, and the ankles often get tight too. It’s a head-to-toe issue, but those are the main trouble spots.

Why These Moves Beat Yoga

These four moves are designed to correct the exact faults a desk builds: tight hips, weak glutes, rounded shoulders, and a forward head. A general yoga class covers more ground but isn’t as focused on those specific problems. Yoga is great for overall mobility, but for desk damage, these exercises are more efficient.

Supported Deep Squat Hold

Sitting shortens the hips and stiffens the ankles and lower back. Sinking into a deep squat and holding it opens the hips, ankles, and lower back all at once, the opposite of the desk position.

How to Do It:

  • Hold onto a sturdy worktop or door frame with both hands.
  • Lower into as deep a squat as is comfortable, keeping your heels down if you can, and let your hips sink.
  • Hold for 20 to 30 seconds, breathing easily, then stand.
  • Repeat 3 or 4 times.

Avoid These Mistakes:

  • Don’t force the depth or let your knees cave inward. Only go as low as is comfortable, keep your knees tracking over your toes, and use the support to control it.

Sets and Reps: 3 to 4 rounds, holding each for 20 to 30 seconds.

Thread the Needle

Desk work locks up rotation and stiffens the mid-back and shoulders. This move rotates the mid-back and opens the shoulder, restoring movement the desk takes away.

How to Do It:

  • Start on your hands and knees.
  • Slide one arm underneath your body and across, reaching through the gap and letting your shoulder and head lower gently toward the floor.
  • Reverse it, opening that arm up toward the ceiling as you turn your chest.
  • Do 6 to 8 reps on each side.

Avoid These Mistakes:

  • Don’t rush it or force the reach. Move slowly and let the turn come from your mid-back, not your neck.

Sets and Reps: 6 to 8 reps on each side.

Form Tip: Let the rotation come from your mid-back, not your neck.

Supported Reverse Lunge

It wakes up the glutes that switch off from sitting and stretches the front of the hip on the back leg, so it strengthens and opens at the same time.

How to Do It:

  • Stand tall with a hand on a chair or worktop.
  • Step one foot well back and lower your back knee toward the floor, keeping your front knee over your ankle.
  • Push through your front heel to stand back up.
  • Do 8 to 10 reps on each leg.

Avoid These Mistakes:

  • Don’t lean forward or let your front knee drift past your toes. Stay upright and let your hips do the work.

Sets and Reps: 8 to 10 reps on each leg.

Band Face Pull

 

It strengthens the muscles across the upper back and the back of the shoulders that pull the shoulders back and the head over the body, undoing the forward-rounded desk posture.

How to Do It:

  • Loop a resistance band around a door handle or something solid at head height.
  • Hold an end in each hand, step back until there’s tension, and pull the band toward your face, drawing your elbows out and back and squeezing your shoulder blades.
  • Return under control.
  • Do 12 to 15 reps.

Avoid These Mistakes:

  • Don’t shrug your shoulders up or use your arms only. Keep your shoulders down and pull with your upper back.

Sets and Reps: 12 to 15 reps.

How Often to Do These

They’re gentle enough to use daily, taking about 10 minutes together. Aim for most days, but you can also break the squat hold and thread the needle into shorter sessions through the day when you feel stiff.

Standing and moving every 30 to 45 minutes helps too. It’s not just about the exercises, but keeping the body from settling back into that desk posture.

What to Expect

In the first week or two, you’ll notice less stiffness and easier movement, mostly from improved mobility and body awareness. By 6 to 8 weeks, the glutes and upper back will be stronger, and posture will hold with less effort.

A decade of desk work won’t vanish overnight, so consistency matters more than any single session. Keep at it, and the changes will stick.
